Part 7: Sustainable Bandwidth

Recovery Is Not Just Getting Bandwidth Back. It Is Learning How to Keep It.

There is a point in burnout recovery when the question begins to change. Earlier in recovery, the focus may simply be getting through the day, reducing enough demand to stop getting worse, and slowly regaining access to things that used to be easier.

Eventually, though, another question emerges:

How do I keep the bandwidth that is coming back?

Within the Bandwidth Model, I call this Sustainable Bandwidth.

Sustainable Bandwidth doesn’t mean you never become tired, overwhelmed, distracted, dysregulated, or overloaded again. It doesn’t mean every ability has returned to its previous level, and it certainly doesn’t mean returning to whatever level of output existed before burnout.

Instead, the focus shifts from simply getting functioning back to creating a life in which that functioning can actually be sustained. Accessible bandwidth becomes more stable. There is greater functional margin. Recovery no longer has to repeatedly compensate for periods of severe overextension.

And perhaps most importantly, you begin learning what your own Window of Functionality looks like—and how to recognize when it is changing.

Recovery Isn’t Necessarily a Return to Your Previous Maximum

One of the easiest mistakes to make after burnout is using pre-burnout functioning as the benchmark for recovery.

I used to work this much. I used to handle all of this. I used to work, parent, maintain relationships, keep up with the house, exercise, volunteer, and somehow keep everything moving.

So naturally, getting better becomes synonymous with getting back there.

But what if there wasn’t sustainable?

A person can maintain genuinely impressive performance through urgency, masking, perfectionism, hyperfocus, intellectual compensation, external scaffolding, or enormous effort. The performance isn’t fake. The question is what that performance costs to produce and whether the nervous system can continue paying that cost.

That distinction is particularly relevant to autistic burnout. Research has identified cumulative load, chronic stress, masking or camouflaging, insufficient support, and mismatches between demands and available resources as important features associated with autistic burnout (Raymaker et al., 2020; Mantzalas et al., 2022; Ali et al., 2025).

Sustainable Bandwidth therefore asks a different question. Rather than asking how we get someone back to their previous maximum, we ask:

What level of functional bandwidth can this person’s life actually support without repeatedly requiring them to borrow from tomorrow?

Sustainable Bandwidth Requires Functional Margin

This is where functional margin becomes important.

Functional margin is the space between the bandwidth you’re currently using and the bandwidth you can sustainably access. It is what leaves something available for transitions, recovery, unexpected demands, and ordinary life going sideways.

Think about financial margin. If every dollar you earn is already committed, you may technically be paying your bills, but one unexpected expense creates a crisis.

Functional bandwidth can work similarly.

If virtually all of your sustainable bandwidth is already committed to getting through an ordinary day, there is no buffer for the child getting sick, the car breaking down, a terrible night’s sleep, an unexpected appointment, a change in plans, or a suddenly overwhelming sensory environment.

A life that functions beautifully as long as absolutely nothing goes wrong may still be operating very close to the edge.

This idea overlaps with broader research showing that resources and opportunities for recovery can buffer the effects of demands and contribute to better functioning and well-being (Bakker et al., 2005; Sonnentag & Fritz, 2007; Bennett et al., 2018).

Sustainable Bandwidth therefore isn’t simply about whether you can do something. It includes whether you can do it while still leaving enough bandwidth for whatever comes next.

Learning to Recognize Your Window of Functionality

One of the most important parts of Sustainable Bandwidth may be learning to recognize when your Window of Functionality is beginning to narrow.

Loss of functioning doesn’t necessarily happen all at once. There can be earlier signs.

Maybe you realize you’ve read the same paragraph three times. Your attention starts wandering. You become more distractible. You lose your train of thought more easily. Working memory becomes less reliable. Organizing information takes more effort. Switching tasks becomes harder.

You may still technically be functioning.

But functioning is becoming more expensive.

There is research supporting important pieces of this experience. Mental-fatigue research shows that sustained cognitive activity can produce subjective fatigue alongside deterioration in aspects of cognitive performance. Research has also identified changes in cognitive-control systems during sustained mental fatigue, although there is no single biomarker or universal progression.

The interesting question from a Bandwidth perspective isn’t simply whether someone is tired. It’s whether these changes can become recognizable signals that the amount of functional bandwidth they can currently access is changing.

And those signals probably won’t look identical for everyone.

For one person, distractibility may appear first. Someone else may notice that language becomes harder or reading comprehension begins falling apart. Another person may become increasingly sensitive to noise. Someone else may become irritable, start making unusual mistakes, or notice increasing cognitive fog.

For some people, that progression may become physical as well. They may experience fatigue, muscle tension, eye strain, headache, or a subjective sensation of tightness or pressure in the head.

Research does connect mental and cognitive stress with headache, while migraine research shows that stress, disrupted sleep, fatigue, sensory factors, hormonal changes, meals, and other variables can interact with migraine susceptibility. Migraine adds another complication because some experiences interpreted as “triggers” can actually be early symptoms of an attack already underway.

So I wouldn’t assume a universal progression of distractibility to cognitive fog to head pressure to migraine.

But this is where my clinical observations have become interesting.

I’ve repeatedly heard versions of this progression from clients, and when I’ve discussed it publicly, people in my social media community have described recognizing similar patterns in themselves: attention becomes harder to sustain, cognitive fog increases, functional access declines, and for some people physical symptoms such as head pressure or headache begin to appear.

Those observations are anecdotal, but the recurrence of similar descriptions is interesting precisely because individual pieces overlap with existing research on mental fatigue, cognitive performance, stress, headache, and migraine.

It raises a question worth studying:

Do people develop recognizable—and perhaps individually consistent—sequences of cognitive, sensory, emotional, and physical warning signs as their functional bandwidth becomes increasingly strained?

From a practical standpoint, the question becomes even simpler:

What happens to you before you crash?

Recognition Comes Before Expansion

This is where I think burnout recovery becomes more complicated than simply resting until you feel better.

When bandwidth starts returning, there is an enormous temptation to immediately spend it.

You have a good morning, so you catch up. Your concentration comes back, so you work until it disappears again. You have more energy, so you fill the day. You finally feel like yourself, so you try to do everything you haven’t been able to do.

Then you’re depleted again.

Within the Bandwidth Model, this is where Bandwidth Overdraft and Bandwidth Debt become useful concepts. You go into Bandwidth Overdraft when demands exceed what your current bandwidth can sustainably support. Repeated overdraft without sufficient recovery can accumulate what I call Bandwidth Debt—the downstream functional cost that still has to be paid.

That raises an important recovery problem:

What if you’re trying to rebuild bandwidth while repeatedly spending the bandwidth required to rebuild it?

I increasingly think that before the Window of Functionality can sustainably widen, a person may first have to learn to recognize and consistently operate within the window they currently have.

That doesn’t mean staying there forever.

It means stabilizing before expanding.

Energy Envelope Theory: An Important Scientific Parallel

There is an existing theory with an important conceptual parallel here.

Leonard Jason and colleagues developed Energy Envelope Theory in the context of ME/CFS. The approach encourages people to monitor perceived available energy and attempt to keep energy expenditure reasonably aligned with it rather than repeatedly exceeding what is available. Research by Jason and colleagues found that participants who remained closer to their perceived energy envelope showed improvements in physical functioning and fatigue severity (Jason et al., 2008, 2009; Brown et al., 2013).

The parallel with the Bandwidth Model is fairly straightforward: what you’re asking of yourself needs to be considered in relation to what is currently available.

The distinction is that Energy Envelope Theory primarily examines perceived energy availability and expenditure in ME/CFS, whereas functional bandwidth is intended to describe something broader. Bandwidth can vary across cognitive, executive, sensory, emotional, social, and other domains, and those domains don’t necessarily move together.

You can have plenty of physical energy and very little executive bandwidth. You can retain enormous intellectual ability while having almost no bandwidth for task initiation or transitions. You can be completely capable of an activity in one context and struggle profoundly to access the same ability in another.

That’s why one of the core principles of the Bandwidth Model remains:

Access ≠ potential.

The Energy Envelope literature gives us an important scientific precedent for considering expenditure relative to what is currently available without requiring bandwidth and energy to mean the same thing.

Pacing Isn’t the Same as Making Your Life Smaller

There is also an important caution in the pacing literature.

A 2023 scoping review of 17 studies examining pacing in ME/CFS found positive outcomes in some studies, no effects in others, and detrimental outcomes relative to controls in a small number of studies. The research was heterogeneous, and overall methodological quality was limited (Sanal-Hayes et al., 2023).

So the answer cannot simply become do less forever.

Sustainable Bandwidth isn’t an avoidance model. The goal isn’t to make your life smaller until nothing challenges your system. Nor is it to permanently stay underneath whatever bandwidth you happen to have today.

Instead, I think of recovery as a more dynamic process:

Recognize → regulate demand → recover → stabilize → gradually expand → reassess.

Once your bandwidth becomes more stable, you can begin testing additional demand.

Maybe you add one thing and see what happens. Can you sustain it? What did it cost that evening? How do you feel tomorrow? Can you do it again next week? Did it significantly narrow your Window of Functionality, or was your system able to absorb the additional demand without a disproportionate recovery cost?

That’s a very different definition of expansion than simply being able to force yourself to do more once.

Sustainable access is repeatable access.

If you can do something once and lose the next two days recovering from it, that’s different from being able to incorporate that activity into your life repeatedly without destabilizing everything else.

The goal, then, isn’t to force the Window of Functionality wider.

It’s to create the conditions under which the window can gradually widen.

From Bandwidth Debt to Bandwidth Building

This gives recovery a direction.

Earlier in burnout recovery, much of a person’s accessible bandwidth may be consumed simply by ordinary functioning and recovery. The immediate goal may be reducing repeated Bandwidth Overdraft so that the person stops accumulating additional Bandwidth Debt.

As functioning stabilizes, functional margin may gradually increase.

Then the question begins changing from How do I stop accumulating debt? to How do I gradually build sustainable bandwidth?

That may not look dramatic.

Maybe you tolerate a transition that previously wiped you out. Maybe you concentrate somewhat longer without experiencing the same downstream cost. Maybe you socialize and still have enough bandwidth to make dinner afterward. Maybe an unexpected interruption no longer destroys the rest of your day. Maybe you have a demanding Tuesday without losing Wednesday and Thursday.

Or maybe you can simply do something meaningful today and still have meaningful access to yourself tomorrow.

That’s bandwidth building.

A Wider Window Doesn’t Mean a Bigger Maximum

Earlier in burnout, someone’s Window of Functionality may be extremely narrow. They may function well only after adequate sleep, in a quiet environment, with few transitions, limited sensory demands, predictable plans, and substantial support.

As sustainable bandwidth grows, those conditions may gradually become less restrictive.

You might tolerate an interruption without losing the day. An unexpected errand may no longer require hours of recovery. You might tolerate more variability in your environment or schedule. A demanding day might remain demanding without creating a multi-day crash.

That is how I conceptualize a widening Window of Functionality.

The important measurement isn’t simply:

How much can you force yourself to tolerate?

It’s:

Across how many conditions can you reliably access what you need, sustain that access, and recover without disproportionate downstream cost?

That is a very different goal from maximizing output.

Context Fit Still Matters When You’re Doing Well

One danger of feeling better is assuming the accommodations, routines, boundaries, and environmental changes that helped you recover are no longer necessary.

But sometimes the reason you’re doing better is precisely because those things are working.

Maybe you stopped scheduling everything back-to-back. You reduced unnecessary transitions. You changed your sensory environment. You created external scaffolding around executive-function demands. You protected sleep. You became more selective about social commitments. You created more autonomy.

Then functioning improves and somebody says, “You’re doing so much better. Maybe you don’t need all of that anymore.”

Maybe.

But perhaps those supports aren’t evidence that recovery is incomplete. Perhaps they are part of what makes your functioning sustainable.

The accommodation isn’t necessarily preventing recovery. It may be part of what makes recovery sustainable.

That’s Context Fit.

A better-fitting environment can reduce how much bandwidth must be spent simply compensating for the environment.

Your Spiky Profile May Still Be Spiky

Sustainable Bandwidth doesn’t mean becoming neurologically even.

If you have a spiky cognitive or functional profile, recovery doesn’t necessarily flatten it. You may still be exceptional in some areas and struggle substantially in others. You may conceptualize an entire project while struggling with an administrative form. You may communicate brilliantly in one setting and struggle to formulate language when depleted. You may still hyperfocus, need transition time, require sensory protection, or depend on external scaffolding for certain tasks.

The goal isn’t eliminating variability.

It’s creating conditions in which that variability doesn’t repeatedly destabilize the rest of your functioning.

This may be particularly important for twice-exceptional people because exceptional performance in one domain can create unrealistic expectations across the entire functional profile.

The highest point on a spiky profile does not define the whole profile.

Again:

Access ≠ potential.

Sustainable Bandwidth Is Personal—and Variable

There probably isn’t a universal amount of work, socializing, parenting, exercise, housework, or productivity that represents healthy functioning.

Two people can carry nearly identical schedules and experience dramatically different bandwidth costs. Even the same person can experience the same schedule very differently depending on sleep, physical health, hormonal state, sensory load, emotional demands, time of day, support, and Context Fit.

Research on chronotype and cognitive performance further supports the broader point that cognitive performance can vary according to biological timing, although the magnitude and direction of synchrony effects differ across tasks and individuals (Chauhan et al., 2025).

So Sustainable Bandwidth cannot simply be measured by output.

A better question is what maintaining that output costs.

Can you recover? Can you sustain relationships and basic self-care? Is there discretionary bandwidth left? Can you tolerate an ordinary disruption? Is there room for pleasure or spontaneity?

Is there room for something to go wrong?

Because a life that only works when nothing goes wrong may still have almost no functional margin.

And sustainable doesn’t mean static. Some days your Window of Functionality will be wider. Other days it will narrow. A sustainable life has enough flexibility to accommodate predictable variability rather than demanding identical output every day.

Recovery Should Start Before Collapse

Perhaps one of the biggest differences at Sustainable Bandwidth is when recovery begins.

During profound depletion, recovery can become an emergency response. Everything stops because continuing is no longer possible.

At Sustainable Bandwidth, recovery can become increasingly preventive.

You notice the paragraph you’re reading isn’t sticking. You’re becoming distractible. Noise is suddenly more irritating. Thinking is becoming effortful. Your working memory isn’t holding what it normally holds.

Instead of waiting until you can no longer function, you recognize:

My Window of Functionality is starting to narrow.

That’s information.

Maybe you change tasks. Reduce sensory input. Eat. Hydrate. Rest. Move something to tomorrow. Use an external scaffold. Change the Context Fit. Or simply stop before you have reached the absolute edge of what you can force yourself to do.

The goal isn’t to become hypervigilant about every fluctuation in attention or energy. It’s to become familiar enough with your own recurring patterns that you can recognize when the cost curve is beginning to change.

Sustainable Bandwidth isn’t just knowing how much you can do.

It’s recognizing when continuing is starting to cost more than it did an hour ago.

Sustainability Also Means Having a Life

Burnout recovery shouldn’t simply produce a person who is once again capable of meeting obligations.

If every bit of recovered bandwidth immediately gets assigned to productivity, chores, caregiving, work, and responsibilities, we’ve rebuilt functioning without necessarily rebuilding a life.

Sustainable Bandwidth should leave room for curiosity, relationships, creativity, play, movement, spirituality, pleasure, rest, and things that have absolutely no productivity value whatsoever.

Not because every enjoyable activity needs to be justified as therapeutic.

Because people are supposed to have lives containing more than demands.

Maybe one of the most revealing questions at this stage of recovery is:

After everything required of me is done, is there any of me left?

If the answer is consistently no, the system may still be operating too close to its limits.

The same applies to support. Recovery does not necessarily mean eliminating accommodations, scaffolding, therapy, medication, reminders, body doubling, sensory supports, flexible scheduling, or practical assistance.

The relevant question isn’t whether you can function without support.

It’s whether your supports help you access your life sustainably while preserving autonomy.

A Different Definition of Recovery

Maybe recovery isn’t getting back to everything you could once force yourself to do.

Maybe it’s understanding what your functioning costs.

It’s recognizing when your Window of Functionality is beginning to narrow and understanding which contexts widen or compress it. It’s responding before collapse rather than after it. It’s reducing repeated Bandwidth Overdraft so that recovery can begin outpacing the creation of Bandwidth Debt.

Then, when things become more stable, it’s gradually testing additional bandwidth—not because you’re trying to prove what you’re capable of, but because you’re learning what can now become sustainably repeatable.

It’s preserving functional margin.

It’s accepting scaffolding where scaffolding helps.

And it’s having enough bandwidth left over to participate in your own life.

That is what I mean by Sustainable Bandwidth.

Not maximum capacity. Not constant productivity. Not perfect regulation. Not never struggling.

Sustainability.

Because the goal isn’t simply to recover enough bandwidth to start spending all of it again.

The goal is to learn how to keep it—and, where possible, gradually build more of it.

Where the Science Ends and the Bandwidth Model Begins

The research discussed throughout this article supports individual pieces of this framework. Mental-fatigue research supports relationships among sustained cognitive demand, subjective fatigue, and changes in cognitive performance. Occupational research supports the importance of recovery and the interaction between demands and resources. Autistic-burnout research identifies cumulative load, masking, insufficient support, and environmental mismatch as relevant factors. Energy Envelope Theory provides precedent for considering expenditure relative to perceived available resources, while pacing research both supports some potential benefits of demand regulation and cautions against simplistic conclusions. Research on headache, migraine, circadian functioning, executive functioning, and cognitive fatigue provides additional evidence relevant to some of the patterns discussed here.

The Bandwidth Model organizes these findings differently. Sustainable Bandwidth, Functional Bandwidth, Accessible Bandwidth, Window of Functionality, functional margin, Bandwidth Overdraft, Bandwidth Debt, and Context Fit are theoretical constructs within the Bandwidth Model. They are not established neurological mechanisms, validated clinical stages, diagnostic criteria, or standardized measures.

In particular, the proposition that people may develop identifiable warning sequences as their Window of Functionality narrows, that consistently matching demands to accessible bandwidth may reduce Bandwidth Debt, and that stabilization followed by gradual increases in demand may contribute to a widening Window of Functionality has not yet been adequately studied.

That is the hypothesis.

And it is testable.

If the model is correct, we should eventually be able to examine whether better alignment between demands and accessible bandwidth predicts greater subsequent functional stability, and whether increasing demands only after that stability develops predicts greater sustainable bandwidth without a corresponding increase in downstream recovery cost.

That shifts the question from:

How much can you do?

to something I think is far more useful:

What bandwidth can you sustainably access, how do you know when that access is changing, and under what conditions can it grow?
